During greater exertion, it uses glycogen reserves (polysaccharide) stored (in muscles and liver) from previously consumed carbohydrates. If you are currently eating carbohydrates and glucose enters the bloodstream, most ATP is produced from glucose.

During intense training, as glycogen stores decrease, the ability to maintain high intensity drops because the body cannot produce ATP from fat quickly enough.

The body never uses 100% of one source.

At high training intensity, the problem is not the amount of energy, but the rate of its production.
ATP production from fat is too slow to meet demand, which is why the contribution of glycogen and glucose increases (especially if you eat or drink carbohydrates before or during training).

At rest, about 60-70% of energy is produced from fat. Even during sleep, because ATP is produced locally, and the blood-brain barrier allows very little fat to pass through, the brain relies mainly on glucose (on a ketogenic diet or during prolonged fasting, the brain can draw up to 70% of its energy from ketones, even during sleep).

KETO Diet, Ketones, Glycogen.

When we don’t eat carbohydrates, the body produces a larger amount of ketones (it produces them non-stop, just less on a non-ketogenic diet), which are used to produce ATP. Ketones can easily cross the blood-brain barrier.

Glycogen stores are also replenished; to a small extent in muscles, and to a greater extent in the liver. When fats (triglycerides) are released to produce energy, they release 3 fatty acid molecules and 1 glycerol. Fatty acids are used to produce ATP and/or ketones, while glycerol goes to the liver and is converted into glucose through gluconeogenesis, which can then be used to replenish liver glycogen.

Cori Cycle (lactate recycling) When you train, your muscles break down glycogen and produce lactate (lactic acid), which goes to the liver, where it is converted back into glucose. Then, glucose goes to the muscles and is stored again as glycogen.

Glycogen stores are larger on a carbohydrate-rich diet, which is why moderate and high-intensity workouts are better when we eat carbohydrates.

END OF INTRODUCTION

Kalorie / Calories

In any case, energy is produced non-stop from all sources; only the proportions change.

Excess energy is stored, it doesn’t matter if you eat too many carbohydrates or too much fat.

The human body does not have a mechanism that allows energy to disappear. Therefore, the recently popular claim that calories don’t matter, that only what we eat or at what times we eat determines whether we lose or gain weight, is totally absurd. This is on the same level as ‘the earth is flat’.

This is not something open for discussion, something scientists are still pondering. There isn’t a single person in the world who has lost weight by eating more food than they consume or gained weight by eating less than they consume.

Where do these myths come from? People are inaccurate. There were experiments where people were asked to count calories to determine their needs, so they could then figure out how much they needed to eat to lose weight. They were observed and their intake was measured. Almost every participant reported eating about 30-40% fewer calories than they actually did.

Hence the belief that if I’m not losing weight, it must not be about calories; the cause must lie elsewhere. Unfortunately, a childish mentality prevents them from giving anything up. If you eat 20 different things a day because you can’t skip that snack, milk in your coffee, etc., it’s very hard to count calories; you’d have to walk around with a scale and a calculator, reading all labels. If you simplify what you eat, it’s much easier to control how much you’re actually eating.

Every diet is simply a strategy to restrict calories

People don’t want to count calories, so they can’t consciously restrict them. That’s why you can profit from them by giving them idiotic excuses and creating miracle diets.

There are hundreds of millions of people online, so sooner or later, some individuals, jumping from diet to diet, will stumble upon an eating method that allows them to unconsciously restrict calories. Then such people go around proclaiming the good news, incidentally repeating every absurdity promoted by a given guru/influencer, and behave as if they are in a cult.

There are sensible eating methods that naturally reduce calories while providing a feeling of fullness.

1. Mediterranean Diet

We eat vegetables, fruits, fish, whole grains, olive oil.

How it reduces calories: Vegetables and fruits are low in calories but high in volume, taking up space in the stomach and providing a feeling of fullness. Fiber and fat slow down digestion, which translates to a longer feeling of satiety.

Any diet based on lean meat/fish, vegetables, and fruits can help most people reduce their weight to a healthy level by eating only when hungry. The only things to watch out for are not pouring too much olive oil into salads and monitoring nut portions; these are two ways you can very easily add hundreds of calories if you’re not careful.

It’s easy to say, just eat healthy, real food, but unfortunately, not everyone wants/can/has time to prepare three or four meals a day, especially if they’re not experienced.

2. Bodybuilder’s Diet

You learn to prepare a small amount of protein sources (lean meat, lean fish)

Plus rice, potatoes, sweet potatoes

Vegetables (frozen are fine)

Olive oil

Minimum cooking

How it reduces calories: Each meal is almost the same. You decide to eat, for example, 3-4 times a day. Each portion of meat is the same. X ml of olive oil with each meal. You cook X bags of rice and divide them equally. If you’re not losing weight, cut out 1 bag per day. If you’re losing weight too fast, add a bag of rice or a tablespoon of olive oil. Add as many vegetables as needed to feel full.

You only need to control 1-2 ingredients (rice and/or olive oil) to easily subtract/add calories.

The diet is monotonous and based on real food, so it’s satiating. Few people are likely to look forward to another portion of baked chicken fillet and rice.

3. Ketogenic Diet (Keto)

You eat mainly protein and fat, with minimal carbohydrates, only from vegetables. It is recommended to eat less than 50g of carbohydrates per day.

How it reduces calories: By reducing carbohydrates, the body produces more ketones. Ketones act directly on the hunger center in the brain, and stable blood sugar levels eliminate hunger pangs and the desire to snack. Protein and fat are more satiating (for some) than carbohydrates.

Less hunger = fewer calories.

Originally, the diet was created to treat epilepsy (it is effective). The original version recommends about 90% of calories from fat.

What should the proportions be for healthy individuals? Protein around 2g/kg of body weight, enough to recover from workouts, the rest fat. People love to argue about the % of calories from fat, but there is no official modification for weight loss; eat lean meat, vegetables, the rest of the calories from olive oil, and you have a healthy keto diet. There are no magic proportions.

Mistakes: Overeating fat, choosing fatty meats, drenching everything in liters of olive oil, eating nuts without limits.

Data show that saturated fats may increase the risk of coronary heart disease; they are not unambiguous, it is not said that they must be completely excluded from diets; not everyone metabolizes them the same way.

If you don’t get tested (Calcium Score – Coronary Artery Calcification Score and CT Angiography), unfortunately, you won’t know if your diet is safe.

Remember that a blood test alone won’t determine if you’re at risk of a heart attack, but it’s worth checking: Lp(a) (once in a lifetime; optimally 30 mg/dL (or 100 nmol/L)) and monitoring ApoB periodically (the lower the better, max 60 mg/dL).

So, if you don’t get tested, it’s safer (based on current data) to reduce the % of saturated fats and increase the % of olive oil and omega-3s.

We live in such beautiful times that anyone who dares to say something scientifically proven is accused of being sponsored by corporations and other idiocies. You don’t have to believe anything, just get tested. If you go around proclaiming that you can eat any amount of saturated fats with impunity, but never check your health, you’re just guessing. Just because someone is popular on YouTube doesn’t mean they’re right.

3. Intermittent Fasting (IF)

Restricting eating to specific hours, e.g., 10 AM-6 PM; 2 PM-8 PM, etc.

How it reduces calories: Less time to eat, theoretically you’ll eat less.

Even if you don’t cook, if you make even a little effort and ‘acquire’ reasonably decent food, you have a good chance of restricting calories; there are more and more quite good options in stores and for delivery.

If you order pizza, 2L of coke, and ice cream, even fasting won’t help you.

Notes: For many people, too short an eating window causes such intense hunger that they eat more than usual; too short a window can also lead to muscle mass loss due to insufficient protein intake.

Good modification (Metabolic Rebound Diet, 2010, Wesley Silveira:)

The diet looks like this:
small protein shake (25g protein) + handful of fruit
small protein shake (25g protein) + handful of fruit
small protein shake (25g protein) + handful of fruit
workout
one or two meals
You regularly supply protein so you don’t lose muscle mass (unless you drastically restrict calories).
Shakes plus fruit are also enough to keep you from starving.
You only need to control 1-2 meals a day, or you can order 1000-2000 calories from a diet catering service and eat it in 1-2 sittings. Then you’ll be full and it will be easy to control your calories.

4. Diet Catering:

The upside is that the calories will be counted for you.

The downside is that it’s hard to find catering that provides a feeling of fullness. Portions are usually small, and they skimp on meat and vegetables. Has anything changed in the last few years? I tried it about 5 years ago, tested several, and they all had the same problem.

You could possibly add vegetables, throw in some fruit and a protein shake, and piece it together, but paying about 100 PLN a day, the offer should be complete. If there’s any decent catering, please write in the comments.

The only sensible solution I see with catering is to combine a shake fast with catering.

5. Better Diet Than Before – for people with terrible habits

As they say, the only diet that makes sense is one you can stick to. If you eat very poorly, the chance of learning to cook tasty and healthy food overnight and finding time for it is negligible. If you have a lot to improve, it’s better to do it in small steps, and each step will slightly reduce calories.

Small changes are more likely to be permanent changes. For example:

change all sweetened drinks to water

replace all snacks between meals with fruit

reduce snacks

reduce portions

learn to cook one real, healthy (or slightly healthier and lower-calorie) meal a day

then two, then three over time

add a 10-minute walk after each meal

add a 20-minute walk on an empty stomach or park further away or get off a stop earlier when commuting to work, etc.

add gym 2x a week

Make changes one by one, when weight loss progress slows down, not all at once.

6. Appetite-Reducing Peptides

Semaglutide (Ozempic), Tirzepatide (Mounjaro, Zepbound), Liraglutide (Victoza, Saxenda), Dulaglutide (Trulicity), Retatrutide, Orforglipron, CagriSema.

I’ll write a separate post about them, on how to eat to minimize side effects. In short, the same weight loss rules apply as without them; the only thing that changes is that you don’t suffer. You don’t feel hungry, you don’t think about food.

Myths circulate that these peptides cause muscle loss, osteoporosis, vitamin and mineral deficiencies, and the yo-yo effect.

The matter is very simple: people take excessively high doses and starve themselves. These are side effects of starvation, lack of protein in the diet, lack of strength training, and dehydration. First, you need to know how much you want to eat, then you adjust the dose so that you don’t suffer from hunger at that calorie intake. You don’t just take as much as you can and see what happens.

The main side effects are nausea and a few others, but these largely depend on the dose, food, and hydration.

I’m currently taking Retatrutide; it’s the easiest weight loss of my life.

If it’s not necessary, is it worth meticulously counting calories?

We need to consider a few facts:

to maintain strength and muscle mass, you cannot lose weight faster than about 0.5-1% of body weight per week (people with significant overweight can lose a bit faster)

to maintain muscle mass, you also need to do strength training and eat protein around 1.6-2.2g/kg of body weight (athletes, bodybuilders may need more)

the body defends against weight loss, metabolism slows down when we lose weight

the more we restrict calories, the faster metabolism will slow down

weight loss is usually effective for about 3-4 months, then you need to rebuild metabolism (unless someone is very obese, it can last a year)

If we have a lot of fat to burn, if we know that the diet might take us 3-4 months, precision will allow us to make continuous progress. It will also help us maintain muscle mass.

If you eat 3000 calories and immediately drop to 1000, you’ll lose a lot of weight but also a lot of muscle mass, your metabolism will slow down, and if you still have 10kg to lose, what will you do? Start counting calories now and go down to 500?

UWAGA: Metabolizm nigdy nie zwalnia do zera. Teoretycznie możesz ciąć kalorie dalej, ale głodówki to nie jest dobry pomysł.

This is a typical miracle diet scenario: rapid progress, a moment of excitement, then stagnation, hunger, weakness, demotivation, return to old habits, and the weight comes back. 95% of people who manage to lose weight return to their old or higher weight.

Besides returning to their previous or higher weight, they have less muscle mass than before the diet and a slower metabolism, which makes subsequent weight loss more difficult. Repeat this a few times, and you’ll really have to eat very little to avoid gaining more weight.

Similarly, increasing the deficit through additional physical activity is best done slowly. If you do nothing and immediately start running for 2 hours a day, what will you do after a month or two? Start running 3 hours? 4 hours?

Precision and cutting calories by 100-300 when stagnation occurs will allow you to make steady progress for several months.

Diet after diet

I’ll write a separate post about this, but in short, it’s one of the most important things once you’ve lost weight to avoid ending up like 95% of people and prevent the yo-yo effect.

During weight loss, metabolism slows down faster than one might expect – disproportionately to weight, even up to 30%.

For example, you weigh 90kg, 3000 calories is the amount at which your weight does not change. This is your current requirement.

3000/90 = 33.33

You lose weight to 75kg. You finish your diet eating 1600 calories. End of diet. You think, okay, now I want to maintain my weight, I’ll eat 33.33 x 75kg = 2500 calories.

You can’t predict how much your metabolism has slowed down, so a safe way is to increase calories very slowly, by about 50-100 calories every 1-2 weeks. In a few to several weeks, you will rebuild your metabolism.

For example, you finish your diet eating 1600 calories:

Week 0: 1700 calories. If you don’t gain weight for 1-2 weeks, you add more.

Week 2: 1800 calories

Week 4: 1900

Week 5: 2000

Week 6: 2100

etc…

Finishing a diet, we usually eat little of everything, including carbohydrates. Carbohydrates replenish glycogen stores, so don’t panic if your weight jumps by 2-3kg at first.

These numbers are, of course, illustrative; everyone is a bit different. Someone who lost weight from 150kg to 110kg might add 150-200 calories, while someone who lost weight from 65kg to 50kg might need to add 50 calories.

End

Calories are the amount of energy (in this case) that food provides.
